How Much Protein Does a Growing Athlete Actually Need?

Protein is where most young athletes either under-eat badly or over-buy powder they don't need. The science here is actually clear — and it points to a target most athletes miss, plus a detail almost nobody gets right.

The target

A meta-analysis of protein supplementation during resistance training found that gains in muscle mass and strength rise with intake up to roughly 1.6 g of protein per kg of body weight per day, with the confidence interval extending toward ~2.2 g/kg for hard-training individuals. For a building athlete, that's why our protocols set an aggressive, goal-scaled daily target rather than a token scoop.

The part everyone gets wrong: distribution

Hitting the daily total in one or two big meals leaves gains on the table. When researchers gave the same total protein as either a few large doses or moderate doses every few hours, the evenly-distributed pattern produced greater muscle protein synthesis over the day. Translation: ~20–40 g of quality protein every 3 hours beats a giant dinner.

What that looks like in practice

  • Anchor protein at 5–7 feeding windows through the day, not 1–2 meals.
  • Prioritize the post-workout window — it's the highest-value feeding of the day.
  • Use whole-food protein first; supplement the windows real food can't cover (morning, pre/post-workout, before bed).

The bottom line

Get the daily number right, then spread it out. Amount and timing together — not a single post-workout shake — are what actually build a bigger, more durable athlete.
